There is no single number here, and no serious source pretends otherwise. How much water you need when you exercise depends on your sweat rate, and that swings by intensity, duration, conditions and simply who you are. The practical structure sports medicine actually recommends: drink normally beforehand, sip on longer or harder sessions, and replace what you lost afterward.

Why sweat rate matters more than the clock

Old advice treated exercise hydration like a fixed prescription: a glass every so many minutes, regardless of who was drinking it or how hard they were working. The American College of Sports Medicine's position stand replaced that with something less tidy but more honest: fluid needs scale with how much you actually sweat, and sweat rate varies enormously between people doing the identical workout (Sawka et al., 2007).

Intensity moves it. Duration moves it. So does the person: two people running the same pace in the same conditions can lose very different amounts of fluid. That's also where this question splits from ambient heat. A hot day raises everyone's baseline sweat losses even sitting still; exercise adds its own demand on top, driven by effort and time rather than the thermometer.

ACSM's practical target: keep exercise-related fluid loss under about 2% of body weight, whatever the sport or the weather.

Before, during and after: the practical rundown

The position stand breaks the question into three moments, and each has a different answer.

Before, just drink normally. There's no evidence that loading up beyond your usual intake in the hours before a session helps; a hydrated start is enough (Sawka et al., 2007).

During, thirst is a fine guide for most workouts under about an hour. Longer or harder sessions are where it gets trickier: sweat losses can run ahead of the thirst signal, a gap researchers call involuntary dehydration (Sawka & Montain, 2000), so a deliberate sip schedule beats waiting to feel thirsty.

After, replace what you lost. The honest way to know how much that was isn't a formula, it's a scale.

Step on the scale right before and right after a session, before eating or drinking again. The drop is roughly what you sweated out (Sawka et al., 2007).

Losing more than about 2% of your body weight that way is where ACSM's guidance says fluid replacement starts to matter for comfort and performance.

It's a deliberate design choice sized for a typical week of movement, not a lab-measured sweat rate for any single workout. A long, hard session on a hot day will still outpace it. That's what the weigh-in check above is for.

Do you need electrolytes too?

Usually not, and definitely not for a routine workout. The same review that named involuntary dehydration also looked at electrolyte supplementation during heat stress and found it typically isn't warranted beyond a normal diet, with one exception: the first few days of adjusting to serious heat (Sawka & Montain, 2000).

That exception is about heat acclimatization, not duration, but the underlying logic carries over. A 30-minute jog and a plain bottle of water cost you very little sodium, easily replaced at your next meal. An hour or more of hard effort, sweating heavily in real heat, sits closer to the case the exception describes.
